Adaptive TDEE, explained
Every calorie calculator gives you a population average. Your body is not a population. Here is what goes wrong, and what measuring instead of estimating actually looks like.
What TDEE means
Total Daily Energy Expenditure is everything you burn in a day. It has four parts, and their sizes surprise people:
- Basal metabolic rate — what you burn existing. Around 60–70% of the total.
- The thermic effect of food — the energy cost of digesting. Roughly 10%.
- Exercise — deliberate training. Often only 5%, which is the number people find hardest to believe.
- Everything else you move — fidgeting, walking, standing, gesturing. This is NEAT, and it can vary by hundreds of calories a day between two similar people.
That last one is where the trouble starts.
Why the formula is wrong for you specifically
Calculators like ours use Mifflin-St Jeor, which is the standard clinical equation. It takes height, weight, age and sex, and produces a resting rate. Multiply by an activity factor and you have a TDEE estimate.
The equation is a regression fitted to a population. That means it describes the average person with your inputs — and says nothing about how far from that average you personally sit. Real people scatter meaningfully around it, and the activity multiplier makes it worse: it asks you to place yourself in a bucket like "moderately active", which is a subjective judgement most people get wrong in the optimistic direction.
Stack the two together and a starting estimate can be off by several hundred calories a day. At 300 kcal a day, in either direction, you spend a month either not losing weight and blaming yourself, or losing it far faster than is comfortable.
The measurement that is already sitting in your data
Here is the idea the whole approach rests on. If you know how much you ate, and you know what your weight actually did, then you can work backwards to what you must have burned. You do not need to estimate expenditure — energy balance already tells you.
Roughly: if you averaged 2,200 kcal a day for a fortnight and your trend weight held perfectly steady, then your real maintenance is about 2,200 — whatever any formula claims. If you lost a pound a week on that intake, you were running a deficit of somewhere near 500 kcal a day, so your maintenance is nearer 2,700.
That is a measurement of you, not a prediction about people shaped like you. And it gets better every week, because every week adds data.
Why it has to be the trend, not the scale
The arithmetic above only works if the weight number is real. Day-to-day weight moves several pounds for reasons that have nothing to do with fat: water, sodium, glycogen, what is still in transit, where you are in your cycle. Feed raw daily weights into an expenditure calculation and you get nonsense that swings wildly.
So the weight input has to be a smoothed trend, and the intake input has to be an average over enough days to absorb the days you ate out and guessed. We wrote the detail on this in trend weight and why the scale jumps.
Adaptation is the point, not a bonus
Even a perfectly accurate expenditure figure decays. As you lose weight there is less of you to carry around, so you burn less doing the same things. Activity drifts with the seasons and with how busy work is. And there is a genuine effect where sustained dieting reduces spontaneous movement — you unconsciously do less, and expenditure falls beyond what the weight loss alone accounts for.
This is why plateaus happen to people who have changed nothing. Their intake stayed put; their expenditure came down to meet it. A static target cannot see that. A target that re-measures every week simply notices the trend has flattened and moves.
How to keep it from overreacting
A system that chases every wobble is as bad as one that never moves. Three rules keep it stable, and they are worth knowing whether or not you use our app:
- Weight the recent data more, but do not ignore the old. The last fortnight matters most; the fortnight before it still counts.
- Bound each adjustment. Targets should move by a limited amount at a time, so one strange week cannot throw the plan.
- Require two signals. Intake and weight trend should agree before the target moves much. If logging got patchy, that is a data problem, not a metabolism problem, and the response should be smaller.
And it should tell you what it did. An adjustment that arrives without explanation is indistinguishable from a bug, and people stop trusting the thing they cannot see inside.
What it needs from you
Less than people fear, but not nothing:
- Log most days. Not perfectly. Consistently-imperfect logging is workable, because a steady bias mostly cancels out in the comparison. Logging carefully on weekdays and not at all at weekends does not, because that is a bias that comes and goes.
- Weigh in at least a couple of times a week, at the same time of day.
- Give it two to three weeks before judging it. There is not enough signal before that to separate real change from water.
Where this leaves the calculators
